Paneer vs tofu for weight loss: which is better?

For weight loss, tofu gives you the same protein for far fewer calories. 100 g of paneer has 265 kcal; 100 g of tofu has 76. But paneer is not bad: low-fat paneer comes close to tofu, and a measured portion of regular paneer fits a weight-loss day too.

Paneer vs tofu: which has fewer calories?

FoodCaloriesProteinProtein per 100 kcal
Paneer (full fat), 100 g265 kcal18 g6.8 g
Low-fat paneer, 100 g206 kcal22 g10.7 g
Tofu, 100 g76 kcal8 g10.5 g

"Protein per 100 kcal" shows how much protein you get for the same calories. That is what matters when you are eating less: tofu and low-fat paneer give about 11 g, regular paneer about 7 g.

The same 20 g of protein

To get 20 g of proteinYou eatCalories
Paneer111 g294 kcal
Low-fat paneer91 g187 kcal
Tofu250 g190 kcal

With tofu you eat a big, filling portion for under 200 calories. With regular paneer the same protein costs about 104 more calories, about the same as one roti.

Which should you choose, paneer or tofu?

The BodyQuest app uses low-fat paneer and soya chunks in its vegetarian meals for the same reason, because almost every Indian kitchen already has them. Two examples:

Roti, dal, soya curry and methi sabzi on a white plate

Roti, dal, soya curry and methi sabzi

Whole wheat atta 2 rotis; Toor dal 30 g dry; Soya chunks 30 g dry; Methi sabzi 115 g before cooking; Salad 100 g; Cooking oil 4 g

Rice with paneer bhurji, gobi and curd on a white plate
Lunch · 530 kcal · 37 g protein

Rice with paneer bhurji, gobi and curd

Rice 45 g dry; Low-fat paneer 95 g; Gobi sabzi 105 g before cooking; Hung curd (thick curd) 100 g; Cooking oil 5 g

Cooking tips

  1. Press tofu between two plates for 10 minutes so it takes the masala better.
  2. Crumble, don't fry: paneer or tofu bhurji needs only a teaspoon of oil.
  3. Marinate in curd and spices and grill or air-fry for tikka.
  4. Add at the end to palak or matar so it stays soft.

Questions people ask

Is paneer good for weight loss?

Yes, in measured portions. 100 g of regular paneer has 265 kcal and 18 g of protein. Low-fat paneer has 206 kcal and 22 g, which makes it easier to fit.

Is tofu healthier than paneer?

Both are healthy foods. Tofu is lower in calories and fat; paneer is richer and many people find it tastier. For weight loss, tofu or low-fat paneer lets you eat a bigger portion.

How much paneer can I eat a day while losing weight?

Around 50 to 100 g a day fits most weight-loss plans, depending on what else you eat. With low-fat paneer, 100 g is a normal portion.

Does tofu taste like paneer?

Firm tofu has a similar texture but a milder taste. It works very well in bhurji, tikka and palak dishes where the masala carries the flavour.

Is soya safe for women?

Yes, tofu and soya chunks are safe as normal food for most women. If you take thyroid medicine, keep a few hours between the tablet and soya foods.
